How to Use This Tool

Formula Explained

Each ingredient has an iron density expressed in milligrams per 100 g. The contribution of one ingredient is:

Iron (mg) = weight of ingredient (g) × iron per 100 g ÷ 100

Sum the contributions of all filled ingredient rows to get total iron. Then:

Iron per serving = total iron ÷ number of servings
% Daily Value = iron per serving ÷ 18 mg × 100

Percent Daily Value uses the FDA reference of 18 mg for adults. The calculator works equally well for raw vegetables and cooked ingredients, but keep the form consistent: if you enter cooked chickpeas, use the cooked weight, not the dry weight. This “per 100 g” convention is standard in nutrition databases, which is why the tool asks for grams rather than cups.

Leafy greens are useful, but seeds and legumes often carry far more iron per gram. A handful of pumpkin seeds can add more iron than a large bowl of lettuce. Aim for variety from at least two iron-rich groups — greens plus legumes, or greens plus seeds — to make a salad that genuinely moves the needle.

Worked Examples

Example 1: Lentil spinach bowl. 80 g raw spinach (2.16 mg), 100 g cooked lentils (3.3 mg), 20 g pumpkin seeds (1.66 mg), and 50 g cherry tomatoes (0.15 mg) give 7.27 mg total. As one serving, that is 7.3 mg iron, or about 40% of the Daily Value.

Example 2: Quinoa chickpea salad. 200 g cooked quinoa (3.0 mg) plus 100 g cooked chickpeas (2.9 mg) and 50 g raw kale (0.75 mg) totals 6.65 mg. Divided into two servings, each has roughly 3.3 mg and covers about 18% of the Daily Value.

Notice how seeds and legumes dominate the total even when they make up a small part of the bowl. If you are building a high-iron salad, use a moderate serving of seeds rather than doubling the spinach — you are more likely to finish it comfortably and absorb the nutrients well.

Tips for Better Iron Absorption

Non-heme iron from salad ingredients is absorbed less efficiently than heme iron from meat. Improve absorption by adding vitamin C–rich ingredients such as red bell pepper, broccoli, lemon vinaigrette, or strawberries to the same meal.

  • Cook leafy greens: cooking shrinks their volume, so a normal serving delivers more iron per forkful and is easier to eat in large amounts.
  • Avoid drinking tea, coffee, or red wine within an hour of your salad; tannins and polyphenols can inhibit iron absorption.
  • If you use canned beans, rinse them well. This removes some added sodium without meaningfully reducing iron.
