How to Use This Tool
Start by entering your sex, age, height, and weight. The unit dropdowns let you switch between metric and imperial, so the calculator works whether you think in kilograms or pounds. Next, choose an activity level that describes your normal week — not including the extra gentle walking you will add in the final field. This keeps the walking bonus separate and avoids double-counting exercise.
Pick a goal: a gentle loss of about 0.25 kg per week, a standard loss of about 0.5 kg per week, maintenance, or a small gain. Then choose a meal structure you can realistically stick to, such as three meals plus one snack, three meals plus two snacks, four meals plus one snack, or five small meals. How the Math Works
The calculator uses the Mifflin-St Jeor equation, the most widely used clinical formula for estimating resting metabolic rate. For women: BMR = 10 × weight(kg) + 6.25 × height(cm) − 5 × age − 161. For men: BMR = 10 × weight(kg) + 6.25 × height(cm) − 5 × age + 5.
Your BMR is then multiplied by an activity factor to estimate total daily energy expenditure (TDEE):

For the optional walking bonus, the calculator uses the metabolic equivalent (MET) approach: calories per minute = MET × 3.5 × weight(kg) ÷ 200. Gentle walking at about 2 mph has a MET of roughly 2.8, moderate walking at 3 mph is about 3.5, and brisk walking at 3.5 mph is about 4.3. These walking calories are subtracted from the goal target, so daily movement becomes a built-in part of your calorie stack.

Common Mistakes to Avoid
- Stacking too low. A huge deficit may cause fatigue, cravings, and muscle loss. Gentle is more sustainable for beginners.
- Forgetting drinks and sauces. Coffee with cream, juice, cooking oil, and salad dressing all add calories. Count them in your stack.
- Double-counting exercise. If your activity level already includes walking, do not add the same walk again as a separate bonus.
- Eating the same stack every single day. Variety helps you get enough protein, fiber, vitamins, and minerals.
- Ignoring protein and fiber. A 100-calorie stack of cookies is not the same as 100 calories of yogurt and fruit in terms of fullness.
- Not rechecking. As you lose or gain weight, your calorie needs change. Recalculate every 4–6 weeks.
